Base Position: Sit in Vajrasana (Thundervolt pose).
Starting Position: Raise buttocks, lean forward and place hands flat on the floor under the shoulders, fingers facing forward. The hands and the knees should be in a line. Arms and thigh should be perpendicular to the floor. Weight of the body equally distributed on hands and knees. Knees may be together or slightly separated.
Moving In /out: keep elbows straight, raise head and press the spine to make concave shape with the expansion of the abdomen. Try to fill the lungs with maximum air. After 5 second lower the head and stretch the spine upward, contracting the abdomen and pull in the buttocks. Continue this practice for some rounds.
Breathing: Inhale during raising head and depressing spine then exhale while lowering head and stretching spine upward. Perform slowly breathing with equal inhalation and exhalation. It can be of 5 seconds. Ujjayi breathing can be used.
Awareness: Physical on the breath synchronization with the movement of spine from top to bottom. Spiritual on Swadhisthana chakra .
Caution: Those having surgery recently and severe spinal injuries should not do this practice.
